Velocity Zones: How to Know If You’re Actually Training Strength, Power, or Speed

Part 2 of our Velocity-Based Training Series

In the first article, we talked about where velocity fits into your training.

This is the next step:

What do the numbers actually mean once you start using it?

Most athletes get a device, start tracking, and immediately run into the same problem:

• What numbers am I actually looking for?

• How fast is “fast enough”?

• How slow is “too slow”?

• What do I do when the numbers don’t match what I planned?

If you’ve asked yourself one of those questions, drop us a line and tell us. That feedback helps shape what we write about next.

All of those questions point to one issue:

How do you actually interpret velocity in a way that changes your training?

Start Here: Three Buckets That Actually Matter

At a practical level, velocity helps you answer one question:

What quality am I actually training right now?

Most training falls into three buckets:

• Strength

• Power

• Speed

Before we go any further, one thing needs to be clear:

Velocity only means anything if intent is high.

Every rep, regardless of load, should be performed with the intent to move the bar or body as fast as possible.

The bar may move slow under heavy load, but the intent must always be fast. Without that, the data is meaningless.

Strength: Slow Bar Speed, High Force Output

When the goal is strength, the bar will move slower.

That’s expected.

But here’s where velocity actually becomes useful.

If a moderate load is moving unusually slow, that’s not “extra strength work.” That’s a signal.

For example:

If ~75% of your max is moving at a velocity you would normally associate with 90%+, something is off.

• You’re fatigued

• You’re under-recovered

• The planned load no longer matches your capacity that day

Velocity gives you a decision point:

• reduce the load

• cut the set

• adjust the session

This is where velocity goes beyond percentages. It allows you to match the intended intensity, not just the planned load.

Power: Load Still Matters, Speed Now Matters More

Power sits in the middle.

You’re still using meaningful load, but now the goal is:

Move the load fast enough to actually produce power.

This is where a lot of training breaks down.

Athletes load the bar, complete the reps, and assume they trained power.

But if the bar isn’t moving fast enough, they didn’t.

Velocity fixes that immediately:

• It tells you if you’re actually in a power-producing range

• It keeps intent high from rep to rep

• It prevents “in-between” training that produces mediocre results

Speed: Light Load, Maximal Output

Speed work is where velocity is most valuable.

Because the load is light, it’s easy to go through the motions without actually being explosive.

Velocity removes that ambiguity.

If the speed drops:

• the set is no longer doing what it’s supposed to do

• you either stop or adjust

This keeps speed work from turning into low-quality volume.

Match the Tool to the Exercise, Not the Day

Velocity is not something you assign to “days.”

It’s something you apply to specific exercises within a session.

A single workout might include all three qualities.

Example session:

• Plyometric jump → speed

• Power clean → power

• Squat → strength

Velocity gives you feedback at each level:

• Are you actually jumping explosively?

• Are your Olympic lifts fast enough to produce power?

• Is your strength work actually matching the intended intensity?

Case Study: What This Looks Like in a Real Session

Take a tactical athlete training in his garage.

Call him Rambo.

He’s got limited equipment, inconsistent recovery, and a schedule that doesn’t always cooperate.

Speed (Plyometrics)

Rambo has two boxes:

• one is too short

• one is too high

So, measuring jump height directly isn’t reliable.

Instead, he attaches a velocity unit to his body.

Each week, Rambo jumps onto the lower box. The box is just there to absorb landing.

The metric is velocity.

Now he has two things:

• objective feedback on whether he’s actually jumping hard

• a way to track progress week to week

If velocity increases, he’s improving. If it drops, something is off.

Strength (Barbell Work)

Rambo prefers to train in the 75–85% range.

Under normal conditions, that corresponds to a certain velocity range for him.

But after a hard week, maybe a ruck, long shifts, or poor sleep, that same load starts moving much slower.

What should be ~0.5 m/s is now ~0.3 m/s.

That tells him:

• the load is too heavy for today

• the session is no longer matching the intended stimulus

So, he adjusts the load down until velocity matches the target range.

Now the session is back on track.

Power (Olympic Lift)

Rambo performs power cleans regularly.

Through experience, he knows:

• if the bar is not moving fast enough, he won’t catch it cleanly

• his best reps tend to fall around a specific velocity

Velocity gives Rambo immediate feedback:

• are these reps actually producing power?

• or am I just muscling the bar up?

The Point of All This

Velocity is not just confirming intent.

It is:

• confirming execution

• identifying mismatches

• allowing real-time adjustment

Without it, you follow the plan and hope it works.

With it, you adjust the plan based on what is actually happening.
